How to perform the Smith machine deadlift. First, set up the Smith bar on the floor with the desired weight you want to lift. Walk up to the bar so that your shins are directly against the Smith bar. Squat down towards the bar until your upper thigh is parallel to the floor. Next, grab the bar with a mixed grip with one hand overhand and one hand underhand. Now, drive your hips upward by contracting your quads and glutes. You are attempting to bring the weight upwards as you stand up. As the bar is being lifted off of the floor, begin to straighten your back up so that it is fully erect. This will utilize the muscles in the back. Stand with feet slightly wider than hip width apart and toes pointing out slightly. Squat down and grasp bar with a closed, pronated grip.... Second pull phase : Forcefully and quickly extend hips and knees and plantar-flex ankles(stand on toes). Keep bar as close to body as possible.... Keep shoulders over bar and elbows extended(arms straight) as long as possible. When lower body joints reach full extension, rapidly shrug the shoulders upward, but do not let elbows flex yet. As shoulders reach their highest elevation, flex elbows to begin pulling body under bar. Continue to pull arms as high and as long as possible.... feet may lose contact with floor. Catch phase : after lower body has fully extended and bar reaches near maximal height, pull body under bar and rotate arms around and under bar. Simultaneously, hips and knees flex into a quarter squat position. Once arms are under bar, lift elbows to position the upper arms parallel to floor. Rack the bar across front of clavicles(collar bones) and anterior deltoids(front shoulder muscles).... Stand up by extending hips and knees to a fully erect position. Downward movement phase : lower bar by gradually reducing muscular tension of arms to allow a controlled descent of the bar to the thighs.... Have you ever heard of the "snatch grip deadlift?" Whereas using a medium grip on the bar supports heavy loads in deadlifting, the snatch(wide) grip does not. However, by using this grip, the lifter can experience more hip flexion and thus possibly a greater stimulus to the hip extensors(and less of a stimulus to the quadriceps). There is one other stroke for paddling a straight course that should be covered here. It is a very useful stroke for paddling in a strong wind, running rapids, and paddling silently to sneak up on animals. It is called the indian stroke or underwater stroke and is an extension of the Canadian stroke. As the paddle knifes forward, the grip of the paddle is rotated in the palm of your upper hand. Tri-Plane Roatations: This exercise involves building a tri-plane. Student is pilot, Instructor A second, Instructor B third. Student leans forward in his harness and applies brakes to float up, creating a two stack with a third canopy planed (called a "One-Two") formation. He then releases his foot grips and roatates up, back and over the top of the biplane, and uses risers to get his canopy level with the shoulders of Instructor B. He then docks on Instructor B, and applies brakes to plane cleanly.
